Inhale to lengthen your spine, and as you exhale, gently twist to the left, looking over your left shoulder. Hold for a few breaths, feeling a stretch in your lower back, upper back, and torso. Slowly unwind and repeat on the other side. Spinal twists not only help release tension in the back but also promote a feeling of lightness and vitality, encouraging the flow of energy throughout your body.

A favorite stretch for many people is the forward fold, which can help lengthen the hamstrings and release the lower back. Stand tall with your feet hip-width apart and your knees slightly bent. As you exhale, hinge at the hips and slowly fold forward, bringing your torso towards your thighs. Let your head and neck relax and gently sway from side to side if it feels good. After holding for a few breaths, slowly rise back up, one vertebra at a time, stacking your spine from the tailbone to the crown of your head. The forward fold encourages a deep stretch in the hamstrings and lower back, and its soothing motion helps calm the nervous system.

Another invigorating stretch to add to your flow is the side stretch. Stand with your feet hip-width apart and reach both arms overhead. Interlace your fingers and gently press your palms towards the ceiling. As you inhale, lengthen through the sides of your body. On the exhale, lean gently to the right, feeling the stretch along your left side. Hold for a few breaths, then come back to center and repeat on the other side. Side stretches improve flexibility in the ribs, torso, and sides of the body, helping you to breathe more deeply and feel more open throughout your day.

If you want to incorporate a bit of a more dynamic movement, the cat-cow flow is an excellent way to mobilize the spine and gently increase heart rate. Come onto all fours, with your wrists directly under your shoulders and your knees under your hips. On an inhale, arch your back and drop your belly towards the floor, lifting your chest and tailbone towards the sky—this is the cow pose. On an exhale, round your spine upwards, tucking your chin to your chest and drawing your belly button towards your spine—this is the cat pose. Flowing between these two positions helps to warm up the spine and engage the core muscles, increasing flexibility and mobility in the back.

After this flow, you may want to transition into a gentle standing stretch that focuses on the legs. Start by standing tall and stepping one foot back into a lunge position. Ensure your front knee is aligned with your ankle and your back leg is straight, with the heel off the ground. Hold this position for several breaths, feeling the stretch in your hips and thighs. If you want to deepen the stretch, gently lower your hips toward the floor. When you’re ready, switch sides and repeat.
